Dumbbell training loses nothing important. You still squat, hinge, press, pull, carry and brace — you just do it unilaterally more often, which is usually an upgrade for anyone with an old knee, shoulder or back complaint.

The week below is generated for a three-day, 45-minute dumbbell setup. Add bands, a kettlebell or a bench in the assessment and the plan rebuilds around them.

How the block progresses

The exercises barely change across the 4 weeks. What changes is the load, the rep target and the volume — one variable at a time, so you always know what moved.

  1. Week 1: Find your top dumbbell

    Run each lift with the heaviest pair that still leaves you two or three reps in the tank at the top of the rep range. Write the weight and the reps down — with a fixed set of dumbbells, the logbook is the only way progression stays honest.

  2. Week 2: Add reps before load

    Same dumbbells, one or two more reps per set than week one. Dumbbell jumps are usually 5 lb per hand, which is a big relative step, so reps buy you a week of progress before the load moves.

  3. Week 3: Move up, or slow down

    Hit the top of the rep range on every set of a lift and the next pair goes up. Out of dumbbells? Add a three-second lowering phase or a one-second pause instead — both raise the demand without new equipment.

  4. Week 4: Deload, then repeat

    Drop one set from every exercise and stay two or three reps further from failure. Start the next block at week three's dumbbells and rep targets, and swap two-leg lower-body work for the single-leg version to keep the load climbing.

Week 1 — Find your top dumbbell

Key exercises in this plan

Every lift week one uses, with the coaching cue and the swaps we allow when equipment or a cranky joint gets in the way.

How to swap an exercise

Missing kit, a busy rack or a joint that argues with a lift are all fine reasons to substitute. These four rules keep the block intact when you do.

Swap the pattern, not the day

Replace a squat with another squat, a hinge with another hinge, a press with another press. Goblet squat, front-rack squat and split squat are interchangeable; a squat and a row are not.

Out of weight? Go unilateral

A split squat, single-leg RDL or one-arm press roughly doubles the load per limb without heavier dumbbells. Halve the rep target when you switch and treat each side as its own set.

No bench, no problem

Floor press replaces bench press, hip-thrust off a couch or a glute bridge replaces incline work, and a supported row off a chair replaces any bench-braced row. The rep ranges stay identical.

Keep swaps for the whole block

Once you pick a substitute, run it for all four weeks. Progression needs the same movement repeated — rotating exercises every session means you never find out whether you got stronger.

How to run it

Load runs out — reps and tempo don't

When the heaviest dumbbell stops being heavy, the plan progresses reps, pauses and single-leg variations before it asks you to buy more iron.

Unilateral work counts double

Split squats and single-leg RDLs cost more per rep than their two-leg versions. Expect a lower rep target and a longer rest than you'd use on a bar.
