Three sessions a week is the smallest schedule that still progresses every major pattern. This is the exact week our program engine writes for a three-day lifter — not a screenshot, the real output.

A three-day split works because each session touches the whole body's needs across the week: a squat pattern, a hinge, a horizontal and vertical push and pull, plus loaded carries and core. Nothing gets trained hard enough to bury you, and nothing gets skipped for a month.

How the block progresses

The exercises barely change across the 4 weeks. What changes is the load, the rep target and the volume — one variable at a time, so you always know what moved.

  1. Week 1: Set the baseline

    Run every main lift at a weight you could stop two or three reps short of failure. Write the number down — week one exists to give weeks two and three something to beat, not to test you.

  2. Week 2: Add load, hold reps

    Same sets and reps as week one, roughly 2.5 to 5 lb heavier on upper-body lifts and 5 to 10 lb on lower-body lifts. If the last set gets ugly, keep week one's weight and add one clean rep instead.

  3. Week 3: Peak week

    The heaviest week of the block: main lifts drop to a 3-5 rep target so you can add load again, while accessories stay exactly where week two left them. One rep in reserve on the top set is the ceiling.

  4. Week 4: Deload, then repeat

    One set comes off every exercise and load drops about 10 percent. Recovery is the point. Start the next block from week three's weights minus one small jump, and the whole thing climbs again.

Week 1 — Set the baseline

How to swap an exercise

Missing kit, a busy rack or a joint that argues with a lift are all fine reasons to substitute. These four rules keep the block intact when you do.

Swap the pattern, not the day

Every exercise below is listed with its movement pattern. Replace a squat with another squat, a hinge with another hinge. Keeping the pattern keeps the week balanced even when the exercise changes.

Match the rep range, not the weight

A dumbbell version of a barbell lift needs the same target reps, not the same load. Pick a weight that lands you two reps shy of failure inside the prescribed range.

Pain is a swap signal, soreness isn't

Sharp or joint-line pain means swap to a variation that stays out of that range — box squat for back squat, neutral-grip press for barbell bench. Ordinary muscle soreness means train anyway, a little lighter.

Keep swaps for the whole block

Once you replace a lift, stay with the replacement for all four weeks. Progression needs the same movement week to week or you're just sampling exercises.

How to run it

Order matters more than the day

Keep the sessions in order and leave at least one rest day between the two hardest ones. Missing Wednesday doesn't mean skipping the session — it means shifting it.

Progress weekly, not daily

Each four-week block adds load or reps on the main lifts and holds accessory work steady, so the week gets harder in one direction at a time.
