Chest press machine: setup, form and sets
The chest press machine is the safest way to push your chest close to failure, because the path is fixed and you can bail on a rep without a spotter.
Muscles worked: Pectoralis major, Front deltoid, Triceps
How to do it
- Set the seat so the handles line up with the middle of your chest, not your collarbone or your ribs.
- Sit back with the shoulder blades pinned down and together against the pad, feet flat on the floor.
- Press the handles forward until the elbows are almost straight, keeping the chest tall.
- Stop just short of locking out so the chest keeps the tension, then return over three seconds.
- Let the handles come back until you feel a stretch across the chest without the shoulders rolling forward.
Mistakes to avoid
- Seat too low, which turns it into an incline press and hammers the front delt.
- Shrugging the shoulders up on every rep so the traps do the pressing.
- Slamming the weight stack on the return and losing the whole eccentric.
Sets and reps
| Goal | Prescription |
|---|---|
| Size | 3–4 sets of 8–12 reps, 90s rest |
| Close to failure | 2–3 sets of 10–15 reps, last set to one rep in reserve |
| After free weights | 2 sets of 12–15 as a finisher |
Swaps and alternatives
- Dumbbell bench press — Adds stability demand and a longer range.
- Push-up — Same pattern with nothing but the floor.
- Cable press — Constant tension and a freer path than the machine.
